Vegetarian and vegan protein strategies
Aim for roughly 10–20% more total protein than an omnivore would — around 1.8–2.4 g per kg — spread across four meals with a variety of sources. Plant proteins are lower in leucine and often limited in one amino acid, both of which higher intake and variety solve. Studies matching total protein find comparable muscle gain.
The honest starting point
Two claims get made about plant-based lifting, and both are wrong. One is that you cannot build muscle without animal protein. The other is that plant protein is exactly equivalent and requires no adjustment.
The accurate position: plant protein is somewhat less efficient per gram, for reasons that are well understood and straightforwardly compensated. Studies that match total protein intake between plant-based and omnivorous diets find comparable strength and hypertrophy outcomes. The adjustment is the point, not an asterisk.
Three specific differences:
- Lower leucine content. Leucine is the amino acid that most strongly triggers muscle protein synthesis, and plant sources contain less of it per gram of protein.
- Incomplete amino acid profiles. Most plant sources are low in one essential amino acid — legumes in methionine, grains in lysine. Soy, quinoa and buckwheat are exceptions.
- Lower digestibility. Plant proteins are absorbed slightly less completely, particularly from whole legumes and grains.
All three are solved by the same two things: eat more total protein, and eat a variety of sources across the day. Not per meal — across the day. The "complementary proteins at every meal" advice is outdated.
How much to aim for
- Building muscle: 1.8–2.4 g per kg of body weight, versus 1.6–2.2 for omnivores.
- In a deficit: 2.2–2.8 g/kg.
- Per meal: 0.5 g/kg rather than 0.4, to compensate for lower leucine.
- Meals per day: four is a good target, since per-meal doses need to be larger.
For an 80 kg plant-based lifter building muscle: around 170 g of protein a day, in four meals of about 42 g each. That is a real planning task — it does not happen by eating a normal vegan diet and hoping.
The sources that actually deliver

Two things worth noticing. Quinoa is frequently described as a protein source and contains 4 g per 100 g cooked — it is a grain with a good amino acid profile, not a protein food. And nuts and seeds are fat sources with some protein attached; 100 g of almonds is 580 kcal for 21 g of protein, which is a poor trade if calories matter.
The reliable core for most plant-based lifters: tofu, tempeh, seitan, lentils, beans, edamame, soy milk, and a protein powder. Everything else is a contribution rather than a foundation.
Structuring a day
A worked example at 170 g protein, for an 80 kg lifter:
- Breakfast: 60 g oats with 400 ml soy milk, 30 g pea protein, banana, tablespoon of peanut butter — about 40 g protein.
- Lunch: 200 g tempeh, rice, vegetables — about 42 g.
- Afternoon: 150 g edamame and a soy yoghurt — about 25 g.
- Dinner: 200 g firm tofu, 150 g lentils, vegetables, wholegrain — about 45 g.
- Evening: shake or soy milk — about 20 g.
That reaches the target with variety across the day, which handles the amino acid question without any per-meal pairing arithmetic. Note that it is also high in fibre — a genuine consideration, since 50 g+ of fibre a day is common on this pattern and can be uncomfortable if you arrive at it quickly. Supplements that matter here
Most supplements are optional. On a fully plant-based diet, some are not.
- Vitamin B12 — required. Not optional, not negotiable. There is no reliable plant source. Deficiency causes irreversible neurological damage. 250 µg daily or 2,000 µg weekly.
- Creatine — worth it. Found almost exclusively in animal foods, so plant-based people start with lower muscle stores and tend to respond more strongly to supplementation. 3–5 g daily of monohydrate.
- Omega-3 (EPA/DHA) — worth it. Plant ALA converts poorly. An algae-derived supplement is the direct option.
- Vitamin D — worth it for most people at northern latitudes regardless of diet.
- Iron and zinc — check. Plant forms are less well absorbed. Vitamin C alongside iron-containing meals helps; get a blood test rather than guessing.
- Iodine — check. Often low without dairy or iodised salt.
- Calcium — check. Fortified plant milks and tofu set with calcium cover it.
Vegetarian versus vegan
Vegetarians including dairy and eggs have a substantially easier task, and it is worth stating plainly.
- Whey and casein are available, which removes the main practical difficulty.
- Greek yoghurt, cottage cheese, skyr and eggs are efficient, complete, leucine-rich and convenient.
- Total protein target is closer to the omnivore range, around 1.7–2.2 g/kg.
- B12 is generally covered by dairy and eggs, though worth checking if intake is low.
A lacto-ovo vegetarian eating 200 g of Greek yoghurt, three eggs and a whey shake has 60 g of high-quality protein before considering any plant sources.
