The short answer

Aim for three to four meals containing at least 0.4 g of protein per kg of body weight each. This is a modest optimisation on top of hitting your daily total, not a requirement — and the old advice to eat every three hours came from studies that stopped measuring too early.

What the hierarchy actually is

The order of importance is worth stating plainly, because most people spend effort at the wrong level:

  1. Total daily protein. Does nearly all the work. See how much protein you actually need.
  2. Number of feedings. Three to four is slightly better than one or two, in controlled studies. A small effect.
  3. Per-meal dose. Enough leucine in each meal to trigger a response.

The working recommendation from research on distribution is roughly 0.4 g per kg of body weight per meal, across four meals — which conveniently lands at 1.6 g/kg total, the plateau from the meta-analysis.

For an 80 kg person: four meals of about 32 g protein each. For a 60 kg person: about 24 g each. Practically:

  • Breakfast is where most people fail. Toast, cereal or fruit alone contributes almost nothing. Adding eggs, Greek yoghurt, cottage cheese or a shake often fixes a whole day's shortfall.
  • Snacks are usually protein-free. Swapping one biscuit-type snack for yoghurt or jerky adds 15–20 g with no planning.
  • Dinner is usually fine. Most people's evening meal already has 30–50 g.
  • Older adults need more per meal, closer to 0.5–0.6 g/kg, because the response to a given dose is blunted with age.

Why the every-three-hours advice was wrong

The old model went: muscle protein synthesis rises after a meal, peaks at about 90 minutes, returns to baseline by three hours, and becomes refractory to more protein. Therefore eat every three hours, 20–30 g each time, or you are wasting the opportunity.

The problem is that this was built on measurements taken over three to five hours. When a 2023 study extended the window to twelve hours and compared 25 g with 100 g after training, the larger dose produced a greater and much more prolonged response — around 40% higher from hours four to twelve — with no detectable ceiling. Digestion of the 100 g dose was still ongoing at twelve hours.

What survives. Multiple feedings still edge out one or two in the trials that measured actual muscle gain. But the mechanism was misunderstood, and the anxiety about a missed feeding was never warranted.

Practical patterns that work

Several structures hit a good total with sensible distribution. Pick the one that fits your life, because adherence is the constraint that actually binds.

Four meals (the default)

Breakfast, lunch, a protein snack, dinner. Each with 25–40 g. Easy, unremarkable, effective.

Three meals

Larger portions, 40–55 g each. Works fine and suits people who dislike snacking.

Two meals or a compressed eating window

Requires 70–100 g per meal, which the twelve-hour data suggests is handled better than once believed. Slightly sub-optimal, entirely viable.

Shift work or irregular schedules

Protein before bed

One distribution question with reasonable supporting evidence: a protein feeding before sleep. Overnight is the longest fast in most people's day, and pre-sleep protein has been shown to be digested and used during the night.

  • 30–40 g in the couple of hours before bed is the studied approach.
  • Slower-digesting sources suit it — casein, cottage cheese, Greek yoghurt — though the difference is modest.
  • It is a small effect, and mostly relevant if you would otherwise go from an early dinner to a late breakfast.
  • It is not a reason to eat more than your daily target. Move protein into that slot rather than adding it.
