Front squat: rack positions and why the elbows drop
Bar on the front delts with the elbows held high, torso vertical, squat down between your hips. If the elbows drop, the bar rolls forward and you lose the lift — which makes the front squat self-limiting and unusually honest about your position.
Why front squat at all
- More quad, less hip. The upright torso shifts emphasis to the quads.
- Less spinal load than a back squat at equivalent effort, and less lower back involvement.
- Self-limiting. If your position breaks, you cannot complete the rep — the bar simply rolls off. That makes it hard to grind out bad reps.
- Easier to squat deep for many people, because the torso stays upright.
- Trains the upper back hard to hold the bar in place.
- Easier to bail from than a back squat — you just push it forward.
The cost: you will front squat noticeably less than you back squat — typically 70–85% — and the rack position takes time to become comfortable.
Three rack positions
Clean grip
Bar on the front delts, hands just outside the shoulders, fingers under the bar, elbows high. The bar sits on your shoulders and the fingers only stop it rolling — a full grip is not needed and not possible for most people. Requires wrist and lat flexibility; the standard for weightlifting.
Cross-arm grip
Arms crossed over the chest, hands on top of the bar on the opposite shoulders. Much easier on the wrists, slightly less stable, harder to keep the elbows high. A good option if wrist mobility is the obstacle.
Straps grip
Lifting straps looped over the bar, held with straight arms. Comfortable, keeps the elbows high naturally, and requires almost no wrist mobility. Genuinely underused.
Also worth knowing: a safety squat bar or a goblet squat gives you most of the front-loaded benefit with none of the rack position problem.
Technique
- Unrack with the bar on your front delts, not in your hands. Take the weight on the shoulders.
- Elbows high — upper arms as close to parallel with the floor as you can manage. This is what keeps the bar in place.
- Upper back tight, chest up.
- Stance about shoulder width, toes slightly out. Often slightly narrower than your back squat.
- Brace, then descend keeping the torso vertical. Knees travel forward considerably — this is expected and fine.
- Go as deep as you can control. Front squats often allow a deeper position.
- Drive up keeping the elbows high. The moment they drop, the bar moves forward.
- To bail, just push it forward and step back. Much simpler than bailing a back squat.
Elbows dropping is the failure mode. It is usually a cue problem at moderate weights and an upper-back strength problem at heavy ones. Either way, the fix is to think "elbows up" throughout, not just at the start.
Faults and fixes
- Elbows dropping. Bar rolls forward, you fold. Cue elbows up; reduce the weight.
- Bar resting on the wrists rather than the shoulders. Painful and unstable. It must sit on the front delts.
- Leaning forward. Defeats the purpose. Usually too much weight or a weak upper back.
- Heels rising. Ankle mobility. A heel lift helps immediately, and front squats demand more ankle range than back squats.
- Wrist pain. Switch to a cross-arm or straps grip.
- Bar choking the throat. Uncomfortable but normal at first; keep the chest up and the bar back against the shoulders.
- Losing the brace. Same as any squat — breathe and brace before descending.
Programming
- Strength: 3–5 sets of 3–6, 3 minutes' rest.
- Hypertrophy: 3–4 sets of 6–10.
- Expect 70–85% of your back squat. Do not be alarmed by the difference.
- Works well as the main squat in a block, or as a second lower-body exercise after back squats.
