Back squat: depth, bar position and knee tracking
Bar on the upper back, stance about shoulder width with toes slightly out, brace, sit down between your hips, and descend to at least the point where your hip crease passes your knee. Knees travelling forward over the toes is normal and safe for most people.
High bar or low bar
Two valid positions, suited to different goals and body proportions.
- High bar. Bar on the upper traps, just below C7. More upright torso, more quad emphasis, generally easier to squat deep. The default for most people and for hypertrophy.
- Low bar. Bar across the rear delts, below the traps. More forward lean, more hip and posterior chain, usually allows more weight. Requires more shoulder mobility and is the powerlifting standard.
Neither is more correct. If you are unsure, start high bar — it is more intuitive, easier on the shoulders, and closer to how you would squat naturally.
The bar should sit on muscle, not bone. Squeeze your upper back hard to create a shelf. If the bar rests on your spine, your grip is too wide or your upper back is not engaged.
Setup and execution
- Set the rack height so you can unrack by straightening your legs slightly, not by calf-raising or squatting up to it.
- Grip as narrow as your shoulders allow, elbows down. Squeeze the bar and pull it into your back.
- Unrack, then walk back two or three steps. Take the same number of steps every time.
- Stance about shoulder width, toes turned out 15–30°. Experiment — some people squat better wider, some narrower.
- Breathe in and brace. Air into the belly, ribs down, brace as if about to be pushed.
- Descend by sitting down and back simultaneously. Knees travel forward, hips travel back. Chest stays proud.
- Go to at least parallel — hip crease below the top of the knee — or as deep as you can control without the lower back rounding.
- Drive up keeping the same torso angle. Chest and hips rise together.
- Exhale at the top or through the last part of the ascent.
The knees-over-toes myth
"Never let your knees go past your toes" is one of the most persistent bits of bad gym advice, and it makes squatting worse.
- Restricting forward knee travel forces the hips back and the torso forward, which shifts load to the lower back. You have not removed stress, you have moved it somewhere less equipped for it.
- Knees travelling over the toes is normal human movement. It happens walking downstairs, standing from a chair and lunging.
- Deep squatting does not damage healthy knees. The evidence points the other way — full range squatting is associated with better knee joint health and stronger connective tissue.
- The real issue is knees collapsing inward, not travelling forward.
The exception: a specific rehabilitation instruction from a clinician treating a specific knee problem. That is a temporary constraint, not a general rule.
How deep, honestly
- At least parallel — hip crease level with or below the top of the knee — is the standard. Deeper produces more glute and adductor involvement.
- Full depth is better for muscle growth where you can control it. Range of motion matters — see tempo and range of motion.
- Depth is limited by mobility, proportions and control. Long femurs, stiff ankles and long torsos all change what is achievable.
- Consistency matters as much as depth. A squat to a consistent depth you can verify is trackable; a squat that gets shallower as the weight rises is not — see tracking strength progress over months.
- Film from the side occasionally. Almost everyone squats shallower than they believe.
On "butt wink" — the pelvis tucking under at the bottom. Mild tucking at the very bottom is normal and not dangerous. If it is pronounced and happens well before your end range, stop just above where it starts, widen the stance slightly, and work on hip mobility.

Programming and variations
- Strength: 3–5 sets of 3–6, 3–5 minutes' rest.
- Hypertrophy: 3–4 sets of 6–12, 2–3 minutes' rest.
- Twice a week works well for most people.
- Add 2.5–5 kg when all sets hit the top of the range.
Useful variations:
- Front squat — more quad, more upright, self-limiting — see front squat.
- Goblet squat — the best teaching tool for depth and position.
- Pause squat — two seconds at the bottom. Exposes and fixes weakness out of the hole.
- Tempo squat — three seconds down. Improves control at lighter loads.
- Box squat — teaches sitting back, consistent depth.

Common questions
Do I need to squat below parallel?
At least parallel is the standard. Deeper is generally better for muscle if you can control it.
Are knees over toes bad?
No. Restricting them shifts load to your lower back instead.
Should I wear a belt?
Useful on heavy sets — it gives your brace something to push against. Not needed for lighter work, and it does not replace learning to brace.
High bar or low bar?
High bar for most people and for hypertrophy. Low bar if you compete in powerlifting or it suits your proportions.
Why do my heels come up?
Usually ankle mobility. A small heel lift or weightlifting shoes solve it immediately while you work on the mobility.
My knees cave in on heavy sets. What do I do?
Reduce the weight to where they do not, cue spreading the floor, and strengthen the glutes.
Is squatting bad for your back?
No, when loaded sensibly. Squatting with a rounding lower back at loads you cannot control is a different matter.
