Free weights versus machines: what the evidence actually shows
For muscle growth they are equivalent — a meta-analysis of 13 studies and over 1,000 participants found no difference in hypertrophy. Strength is specific to the equipment: free weights build free-weight strength, machines build machine strength. Choose on goal, skill level and what is actually available.
What the research found
This argument has run in gyms for forty years, usually on the assumption that free weights are inherently superior and machines are for people who are not serious. The evidence does not support that.
A systematic review and meta-analysis pooled 13 studies covering 1,016 participants and compared free-weight against machine-based training for maximal strength, jump performance and hypertrophy:
- No difference in muscle hypertrophy between the two.
- No difference in dynamic or isometric strength in direct comparison.
- No difference in jump performance.
- But strength changes were specific to the test used. Free-weight training produced more improvement on free-weight tests; machine training produced more improvement on machine tests.
The sentence that matters. You get strong at what you practise. Want a bigger barbell squat? Squat with a barbell. Want a bigger leg press? Leg press. For muscle size it genuinely does not matter which you choose.
Why specificity is the whole answer
Maximal strength has a large skill component — stabilising the load, coordinating the movement, being confident under it. A machine removes most of that by fixing the path. That makes it easier to learn, and means less of your strength on it transfers to an unstable version of the same movement.
It cuts both ways. A barbell squat requires you to stabilise the load, so part of your squat performance is stability rather than leg strength. Someone who only squats will out-squat someone who only leg presses at equal leg size — and the leg presser will out-leg-press them. Neither has a bigger engine. They have practised different things.
So the question is not "which builds more muscle", which is settled, but "what do you want to be strong at?"

Read that table again with the first row in mind. The thing most people are actually training for — muscle size — is a tie. Everything below it is a practical consideration rather than a physiological one.
When machines are the better choice
- You are new to training. Machines let you work hard before you can move well. A beginner on a leg press can push close to their limit safely in week one; a beginner under a barbell cannot. Our Gym Starter programme is machine-led for exactly this reason.
- You train without a spotter. Failing a machine press is safe. Failing a barbell bench press alone is genuinely dangerous.
- You want to isolate a muscle. A leg curl trains hamstrings directly. There is no free-weight equivalent that does it as cleanly.
- You are working around an injury. A fixed path lets you load a muscle while avoiding a range or a stabilising demand that hurts.
- You are accumulating high volume. Late in a session machines let you keep working with less coordination demand and less technical breakdown.
- The rack is taken. A machine session you actually do beats a barbell session you wait forty minutes for.
When free weights are the better choice
- You want to be strong at free-weight lifts. Specificity. If the goal is a 150 kg deadlift, no machine gets you there.
- You compete in anything. Powerlifting, weightlifting and most sports reward the coordination free weights demand.
- You want small load increments. Barbells take 1 kg and 0.5 kg plates; many machines jump 5 kg or more, which makes progression awkward — especially upstairs.
- You train at home or in a minimal gym. A barbell and plates cover the whole body for a fraction of the space and cost.
- You want unilateral work with a stability demand — split squats, lunges, one-arm rows.
- You are not the shape machines were designed around. Fixed paths suit average proportions; if you are very tall or very short, some machines simply will not fit you.
What most people should actually do
Use both, deliberately, in the right order.
- Free-weight compounds first, while you are fresh. They demand the most coordination and benefit most from being performed unfatigued.
- Machines and cables for accessory volume afterwards. This is where machines are unambiguously good: adding volume to a target muscle without adding coordination demand or risk to an already-tired lifter.
- Machines for anything free weights load poorly — leg curls, lat pulldowns, cable flies, calf raises.

The arguments that do not hold up
"Machines are not functional"
Functional means "transfers to something you care about". A leg curl transfers to hamstring strength, which transfers to sprinting and to not tearing a hamstring. The word gets used as a slur far more often than it gets used precisely.
"Free weights recruit more stabilisers"
True, and largely irrelevant to hypertrophy. Stabilisers work isometrically at low intensity, which is not much of a growth stimulus for them, and it slightly reduces the load the target muscle can handle. If you want strong stabilisers, train them directly.
"Machines are safer"
Safer in the narrow sense that failing a rep is less dangerous. Not safer in general — a machine that does not fit your proportions can load a joint in a position it dislikes, and a fixed path removes your ability to adjust.
"Real lifters only use barbells"
Most competitive bodybuilders use a great deal of machine work, because their goal is size and the evidence says equipment does not matter for that. Most powerlifters use machines for accessories. The people at the top of both sports are considerably less dogmatic than the commentary around them.
Common questions
Can I build a good physique using only machines?
Yes. The hypertrophy evidence says so plainly. You would be limited in free-weight strength and would miss some movement patterns, but muscle can be built entirely on machines.
Can I build a good physique using only free weights?
Also yes, and this is how most people trained for most of the last century. A barbell, an adjustable bench and a pair of dumbbells cover everything important.
Should a beginner start on machines or free weights?
Either works. A reasonable path is machines for four to eight weeks while you build confidence and general strength, then introduce barbell compounds — see Gym Starter then Full Body Beginner.
Are cables a third category?
Practically, yes. Cables give a fixed-ish path with constant tension through the range, which makes them excellent for isolation — lateral raises, flies, face pulls, triceps. Treat them as machines with better range characteristics.
Does a Smith machine count as free weights?
No. The bar path is fixed, so it behaves like a machine. That makes it a reasonable option when training alone, and a poor substitute if your goal is a barbell squat.
My gym is all machines. Am I wasting my time?
No. Train hard, apply progressive overload, and get the volume in. Equipment is a long way down the list of things that determine outcomes.
