What to do when a lift stalls
Work through it in order: repeat the weight, reset 10% and build back, check sleep and food, deload, and only then change the programme. Most stalls are accumulated fatigue rather than a real ceiling, and the commonest mistake is changing a plan that was working.
First, decide whether it is actually a stall
One missed session is not a stall. Day-to-day performance varies by a surprising amount — five to ten percent is ordinary — and it moves with sleep, food, hydration, stress, time of day and how hard last week was. A single bad session tells you almost nothing.
A stall is a failure to progress across two or three consecutive attempts at the same weight, with no obvious explanation. If you missed your target the morning after four hours' sleep and a skipped lunch, you did not stall. You were tired.
The distinction matters because the response to a real stall differs from the response to noise, and treating noise as a stall is how people end up changing a programme that was working perfectly well.
The diagnostic table
Match the pattern before choosing an intervention. The same visible symptom — the bar not going up — has at least eight different causes, and they need different answers.

Notice how many of those are answered by "deload" or "fix your sleep" rather than "change the programme". That ratio is roughly right in real life too.
The order to work through
Do these in sequence. Do not skip to step five because it is the interesting one.
- Repeat the weight. One miss is noise. Turn up next session and try the same thing. A meaningful share of stalls resolve right here, which is why the step exists.
- Reset ten percent and build back. Missed twice at the same load? Drop it by about ten percent and work back up over two or three weeks. This feels like going backwards and is not — you usually pass straight through the old sticking point, because the reset cleared the fatigue that was hiding your actual strength. A planned reset is part of progressive overload, not a failure of it.
- Audit sleep, food and stress before touching the plan. Chronic under-sleeping caps what you can recover from. Eating in a deficit caps what you can add. A stressful month does both. If any of these is true, the programme is not the problem and changing it will waste a block. Be honest here — this is the step people skip, because the answer is inconvenient.
- Take a deload week. If you have trained hard for six or more weeks without one, this is very likely your answer. Same exercises, about half the sets, comfortable loads — see deloads. Lifters routinely hit personal bests the week after an easy week, because performance is fitness minus fatigue and you have just removed the second term.
- Only now, change something in the programme. And change one thing: add a set, shift the rep range, or swap in a variation. Not all three.
Why the order matters. Steps one to four cost between zero and one week each. Step five costs a whole block before you know whether it worked. Doing them in reverse is how people spend a year on programme roulette.
Is it strength, or is it technique?
A distinction that often gets missed. Two lifters both fail a squat at 120 kg. One is not strong enough. The other is strong enough but loses position, and the failure is a consequence of the position rather than the load. They need opposite interventions.
- Film the set from the side. Not optional advice. What a lift feels like and what it looks like differ enormously, and depth, bar path and spinal position are close to impossible to judge from the inside.
- Where does it break down? A strength limit usually means the bar slows gradually and stops. A technical limit usually means something moves that should not — hips shooting up, elbows flaring, back rounding — and then the bar stops.
- First rep or last? Failing rep one is a strength or technique problem. Failing rep five when one to four looked fine is ordinary fatigue within the set.
- Does a lighter weight look different? If 100 kg looks clean and 120 kg looks like a different exercise, that is a technical limit revealed by load.
If it is technical, the fix is reduced load plus a variation that forces the position. Pauses and tempo work are the most reliable tools, because they remove your ability to rush through the weak part.
Finding and fixing the sticking point
If the stall really is strength-related, it usually has a location. Identifying it lets you pick a variation that trains it rather than guessing.

Run the variation for six to eight weeks alongside a slightly reduced version of the main lift, then retest. Do not drop the main lift entirely — you still need to practise the thing you want to be good at.
Stalls that really are programme problems
Sometimes the plan is the issue. Four common versions:
Not enough volume
Three sets of five on a lift for months, with nothing else for that muscle, may simply not be enough work to drive further adaptation. Check your weekly sets per muscle. Under about ten, adding volume is the obvious lever.
Too much volume
The mirror image, and harder to spot because it feels virtuous. If weekly sets are high and performance has been slowly declining rather than sitting flat, you are accumulating more fatigue than you can clear. Cut volume for two weeks and watch.
Increments too large
A 5 kg jump on an overhead press is enormous — often five percent or more of the total load. If you stall repeatedly on upper-body lifts, buy fractional plates and add 1 kg at a time. This single change resolves a great many upper-body stalls.
Linear progression has outlived its usefulness
Adding weight every session works for a few months and then stops. Still running beginner linear progression after a year? The stall is the programme telling you to move to double progression. That is a graduation, not a setback.
How long a stall should last before you worry
It depends heavily on training age, and this is where most frustration comes from.
- First six months: a stall lasting more than two or three weeks is unusual. Look at recovery and technique first.
- Six to eighteen months: stalls of a few weeks per lift are normal, and resets become a routine part of training.
- Two years and beyond: a lift can sit still for a couple of months without anything being wrong. Progress at this stage arrives in kilos per year. Judging your third year against your first is a reliable route to concluding you have plateaued when you are progressing at an entirely ordinary rate.
What not to do
- Change the whole programme. The most common response and almost never the right one — you lose the ability to tell what was working.
- Add volume to a fatigue problem. If you are stalled because you are tired, more work makes it worse. This is the commonest self-inflicted wound in training.
- Grind out failed reps repeatedly. Reps at the point of technical failure train the failure, add substantial fatigue and raise injury risk. Missing once is information; missing three times in a session is stubbornness.
- Test a one-rep max to "see where you are". That adds fatigue and answers a question you did not need answered.
- Take three weeks off. A deload keeps the habit and the movement pattern; time off loses both, and returning is harder than continuing lightly.
- Buy a supplement. Nothing on a shelf fixes a stall caused by sleeping six hours a night.
A worked example
The situation. You have squatted 3×5 for eleven weeks, adding 2.5 kg most weeks, and reached 115 kg. You miss the fifth rep of the third set. Next session you miss the fourth rep of the second set.
Step 1. Two misses at the same weight, so it is a stall rather than noise. Move on.
Step 2. Have you deloaded in eleven weeks? No — so that is very likely the answer. Take the deload before anything more elaborate: three sets of five at 80 kg, same days, easy.
Step 3. Restart the next block at 105 kg, about ten percent below the stall, and rebuild at 2.5 kg a week. You will probably reach 117.5 kg within five weeks and carry on past it.
Step 4. If instead you stall again at 115 kg, now you have real information: you have twice hit a ceiling from a rested state. That justifies a programme change — most likely moving from 3×5 linear progression to double progression in the 5–8 range, plus a pause-squat variation if the video showed a position problem out of the bottom.
Total elapsed: about six weeks, most of it productive training. Compare that with switching programmes twice in the same period and learning nothing from either.
Common questions
Should I keep trying the weight, or reset straight away?
Try it twice. Two attempts costs a week and resolves a meaningful share of stalls.
Do I reset every lift or just the stalled one?
Just the stalled one — unless everything stalled at once, in which case the cause is systemic and a full deload is the right answer.
How much should I reset by?
About ten percent. Enough that the first week back feels easy; not so much that rebuilding takes two months.
Is it normal to stall on upper body sooner than lower body?
Yes, and it is mostly arithmetic. A 2.5 kg jump is a small percentage of a 150 kg deadlift and a large one of a 40 kg press. Use smaller increments upstairs.
Can I stall from doing too little?
Certainly. Under about ten hard sets per muscle per week, adding volume is often the simplest fix.
My coach keeps the weight the same for weeks. Is that a stall?
Not necessarily. Holding load while adding reps is progression — that is exactly how double progression works. Ask what the target is; if reps are climbing, nothing is stalled.
Does a stall mean I have reached my genetic limit?
Almost certainly not, unless you have trained consistently for many years and worked through everything above. Genetic limits are real and are much further away than a stalled block suggests.
