The equation behind it

This uses the ACSM walking equation rather than a MET table, because it handles speed and incline properly:

VO₂ (ml/kg/min) = (0.1 × m/min) + (1.8 × m/min × grade) + 3.5

Then converted at 5 kcal per litre of oxygen. The incline term is why a 5% gradient adds so much — walking uphill at 5 km/h costs roughly 60% more than walking on the flat at the same speed.

The equation is validated for roughly 3–6 km/h. Above that, running becomes more economical and the running equation applies instead.

Gross versus net

Almost every calorie calculator reports gross burn — everything your body used during the session, including the resting metabolism you would have burned sitting on the sofa.

Net subtracts that resting cost. It is the genuinely extra energy the session cost you, and it is the number to use if you are adding exercise calories back into your intake. Using gross double-counts your resting metabolism, which is one of the most common reasons people eat back more than they burned.

For a 45-minute walk the difference is around 60 kcal. For a long session it is considerably more.

Why walking beats hard cardio for fat loss

  • No recovery cost. You can walk every day without it competing with your lifting. Hard intervals cannot make that claim.
  • Sustainable volume. An hour of walking is easy to repeat daily; an hour of intervals is not.
  • It does not drive hunger the same way. Very hard cardio frequently does.
  • Incline is free intensity. A 5–8% treadmill gradient raises the burn substantially at the same speed and joint load.

This is also why "add steps" is better advice than "cut calories further" when fat loss stalls.

Common questions

How many calories does a 10,000-step walk burn?

Roughly 300–500 kcal gross for most people, depending on weight and pace. Net is 100–150 kcal lower.

Does walking uphill burn more?

Substantially. A 5% incline adds around 60% at the same speed.

Is walking or running better for fat loss?

Running burns more per minute; walking is easier to do daily without affecting recovery. For most people walking is the better lever.

Does walking speed matter much?

Yes, but less than duration and incline. Doubling the speed does not double the burn per kilometre.
