How to read a supplement label
Check three things: whether every ingredient states an individual dose, whether that dose matches what the research used, and what the serving size actually is. Proprietary blends exist to hide under-dosing. Supplements are regulated as food, not medicine, so nobody verifies the label before it reaches you.
The regulatory gap
The most important thing to understand about supplement labels is what does not happen to them.
In the UK, EU and US, supplements are regulated as food rather than as medicine. That means:
- No pre-market approval. Nobody verifies efficacy or label accuracy before a product goes on sale.
- The manufacturer is responsible for accuracy, with enforcement largely reactive — after a problem is reported.
- Health claims are restricted, which is why labels use "supports", "helps maintain" and "contributes to" instead of stating an effect.
- Contamination happens. Analytical studies have repeatedly found supplements containing undeclared substances, including banned stimulants and anabolic agents. This is a documented cause of inadvertent doping violations in tested athletes.
So the label is a marketing document that must not contain outright illegal claims. It is not a specification anyone has checked. Read it accordingly.
Decoding what you see

Proprietary blends: the main trick
If one thing on this page saves you money, it should be this. A proprietary blend lists several ingredients and gives one combined weight:
"Advanced Performance Matrix — 5,200 mg: citrulline malate, beta-alanine, taurine, alpha-GPC, huperzine A"
The ingredients are listed in descending order by weight, so you know citrulline is the largest component and huperzine the smallest. You do not know anything else — and the arithmetic usually reveals the problem. Citrulline needs 6–8 g to work and beta-alanine 3.2 g. The two together exceed the entire 5,200 mg blend, so at least one is below its effective dose, and probably both.
The dose-check habit:
- Note the total blend weight.
- Look up the researched dose of the two or three headline ingredients.
- Add them together.
- If the sum exceeds the blend weight, the product cannot work as implied.
Common effective doses for reference: creatine 3–5 g; beta-alanine 3.2–6.4 g; citrulline malate 6–8 g; caffeine 200–400 mg; betaine 2.5 g. A product with a 6 g "blend" containing five of those cannot deliver any of them.
Serving size games
- Two-scoop servings. The panel shows the dose for two scoops while the price implies you get twice as many servings. Check servings per container and divide.
- Small-scoop dosing. The reverse: an impressively low price per serving that delivers half a working dose.
- "Per 100 g" on a powder you take 30 g of. Multiply down.
- Capsule counts. "1,000 mg fish oil" per capsule with a four-capsule serving is a different product from what the front of the bottle suggests — see omega-3s.
- Protein per serving versus per 100 g. A "30 g scoop" of a 70% concentrate is 21 g of protein. Always compare per 100 g.
The single calculation worth doing before any purchase: cost per effective dose. Not per serving, not per tub. That number frequently reorders the shelf.
Compound weight versus elemental dose
A subtler trap, most common with minerals. "Magnesium citrate 500 mg" may mean 500 mg of the citrate compound, of which magnesium is a fraction — perhaps 80 mg of elemental magnesium.
- Look for "elemental" or "providing X mg of magnesium". A good label states both.
- Magnesium oxide contains the most magnesium by weight and absorbs the worst, which is how cheap products post impressive numbers — see magnesium and sleep claims.
- Zinc, iron and calcium have the same issue.
- Vitamin D is stated in IU or µg. 1,000 IU = 25 µg. Some labels use only one.
Third-party testing, which is the one credential that matters
Most badges on supplement packaging mean nothing. Two categories genuinely do.
- Informed Sport / Informed Choice — batch-tested for substances banned in sport. The relevant certification if you are drug-tested in any capacity.
- NSF Certified for Sport — equivalent, more common in the US.
- Creapure — a specific purity standard for creatine monohydrate.
- USP / independent lab verification — confirms the contents match the label.
Meaningless: "GMP certified" (a manufacturing hygiene standard, not a content check), "lab tested" without naming a lab, "doctor formulated", "pharmaceutical grade", "clinically proven" without a citation, and any award or seal created by the brand itself.
If you compete in a tested sport, batch-tested products are not optional. Contamination is a documented route to a positive test, and strict liability means the athlete carries the consequence.
A one-minute checklist
- Is every ingredient individually dosed? No — put it down.
- Do the headline doses match the research? Look up two of them.
- What is the serving size, and how many servings are in the container?
- For minerals, is the dose elemental or compound weight?
- Cost per effective dose, not per serving.
- Is there anything in it you did not intend to buy? Stimulant blends often contain more than the front label implies.
- Batch-tested, if you compete?
- Is the claim on the front even legal to make? "Supports" means no claim is being made.
Most products fail at step one, which makes this a fast process.
Common questions
Why do labels say "supports" instead of "improves"?
Because a claim of effect would need authorisation. The vagueness is a legal requirement, and it tells you a specific claim is not being made.
Are proprietary blends ever legitimate?
Occasionally, to protect a genuine formulation. In practice they overwhelmingly hide under-dosing.
Is a higher price a sign of quality?
No. Price correlates with marketing spend more than with content.
How do I know if a dose is effective?
Look up the ingredient and compare with human trials in trained people. If a product's dose is below what the studies used, it will not do what they found.
Does "natural" mean anything?
No.
Should I worry about contamination?
If you are drug-tested, yes — use batch-tested products. Otherwise buy from established brands.
What about amino spiking in protein powders?
Cheap free amino acids inflate the nitrogen-based protein figure. Buy reputable brands and check the amino acid profile if disclosed.
Are US and EU labels different?
Yes. The US uses % Daily Value and sodium; the EU and UK use % NRV and salt. Permitted health claims also differ.
