For a typical 45–75 minute lifting session, total daily carbohydrate matters and precise timing does not. Timing becomes genuinely important for sessions over 90 minutes, two sessions in a day, and endurance work — where glycogen depletion is real rather than theoretical.
What carbohydrate actually does for lifting
Carbohydrate is stored as glycogen in muscle and liver, and glycogen is the dominant fuel for moderate-to-high intensity work. The practical question is how much a lifting session actually depletes.
The answer is: less than people assume. A hard set of ten reps takes maybe thirty seconds. A typical session contains fifteen to twenty-five working sets, so ten to fifteen minutes of actual work spread over an hour. Glycogen use is meaningful but not dramatic, and a well-fed lifter starts with plenty in reserve.
Which is why very low-carbohydrate diets are workable for general lifting and become progressively worse as sessions get longer, more voluminous, or closer together.

Total daily carbohydrate
Set protein first, set fat to a floor, and carbohydrate fills the remainder — which is the right order because carbohydrate is the most flexible of the three.
- General training, 3–5 sessions a week: 3–5 g per kg of body weight.
- High-volume lifting or added conditioning: 4–7 g/kg.
- Endurance training alongside lifting: 5–8 g/kg and upwards.
- In a deficit: whatever is left after protein and a fat floor, often 2–4 g/kg. This is where training performance starts to be affected, and it is normal.
For an 80 kg lifter training four times a week, that is roughly 240–400 g a day. Most people eating a normal mixed diet are already in this range without planning.
Low-carbohydrate and ketogenic diets for lifting
Worth an honest treatment, because the topic is unusually polarised.
- You can build muscle on low carbohydrate. Protein and total calories do most of the work, and studies comparing matched-protein diets find broadly similar hypertrophy.
- High-rep and high-volume work suffers most. Sets of twelve to twenty on squats are more glycogen-dependent than sets of three.
- The first few weeks are worse than the steady state. Some of the reported performance loss is adaptation, some is permanent for high-intensity work.
- Weight drops immediately and it is not fat. Each gram of glycogen holds roughly three grams of water — see why the scale lies day to day.
- If it suits you, it works. Adherence beats theoretical optimisation.
The strongest case for carbohydrate is not muscle growth directly — it is that it lets you train harder, and training harder is what causes the growth.

Before
- 30–80 g of carbohydrate, one to three hours before, for a hard session.
- Keep fat and fibre moderate so digestion is not still in progress.
- Easy options: oats and yoghurt, rice and chicken, a banana and a shake, toast and eggs.

Do I need carbs to build muscle?
