Caffeine and pre-workout

The short answer

Caffeine at 3–6 mg per kg of body weight, 45–60 minutes before training, improves strength, endurance and perceived effort. That is the active ingredient in almost every pre-workout. Most of the rest of the label is beta-alanine, citrulline, or ingredients present at doses too low to do anything.

Caffeine: what it does and how much

Caffeine is one of very few supplements with genuinely strong performance evidence across multiple exercise types. It blocks adenosine receptors, which reduces perceived effort and delays the sensation of fatigue.

Practical points:

  • Take it 45–60 minutes before for peak blood levels. Earlier if you drink it slowly.
  • Effects on strength are real but modest; effects on endurance and repeated efforts are larger.
  • The biggest effect is on perceived effort. The session feels easier at the same load, which often means you complete more of the plan.
  • Anhydrous caffeine, coffee and tablets all work. There is no meaningful advantage to a fancy delivery form.
  • Habitual users still benefit, though somewhat less. Tolerance to the performance effect is partial, not complete.

The cheapest version is the best version. A strong coffee or a 200 mg caffeine tablet delivers the tested ingredient at a fraction of the price of a pre-workout tub.

What is in a pre-workout, and what earns its place

Worth having:

  • Caffeine, 150–400 mg. The active ingredient. Everything else is secondary.
  • Beta-alanine, 3.2 g+. Works, but through chronic accumulation over weeks — so the dose in a pre-workout only matters if you take it every day, including rest days. See beta-alanine. The tingling is harmless and unrelated to effectiveness.
  • Citrulline malate, 6–8 g. Modest evidence for reduced perceived exertion and a few extra reps. Most products contain 1–2 g, which is below the tested dose.
  • Creatine, 3–5 g. Works, but not because it is pre-workout — daily intake is what matters, and most products contain 1 g. See creatine monohydrate.

Not worth having:

  • BCAAs. Redundant if you eat enough protein.
  • Arginine / AAKG. Poorly absorbed; citrulline is the version that works.
  • Taurine, tyrosine, alpha-GPC, huperzine. Thin evidence, usually under-dosed.
  • Nitric oxide "pump" blends. A pump is a sensation, not an outcome.

Building your own for a fraction of the price

If you want the effects of a pre-workout, the components cost very little bought separately:

  • Caffeine: 200 mg tablet, or a double espresso.
  • Creatine: 5 g daily, taken whenever.
  • Beta-alanine: 3.2–6.4 g daily, split to reduce tingling.
  • Citrulline malate: 6–8 g, if you want to try it.
  • Sodium: a pinch of salt in your water for long or hot sessions.

That is the entire evidence-based content of the category, and it costs a small fraction of a branded tub. The tub buys you flavour and convenience, which are legitimate things to buy — just know that is what you are buying.

Tolerance, timing and sleep

The main cost of caffeine is not the money. It is what habitual use does to your sleep and to the effect itself.

  • Half-life is roughly five to six hours. A 300 mg pre-workout at 6pm leaves around 150 mg in your system at midnight — enough to measurably reduce sleep quality.
  • Sleep loss costs more than caffeine gains. Sleep restriction reduces performance by several percent, which is larger than caffeine's benefit — see sleep and strength. Using caffeine late to train harder is a losing trade.
  • Cut off eight hours before bed. For an 11pm bedtime, that means nothing after 3pm.
  • Tolerance develops within one to two weeks of daily use. The alertness effect fades faster than the performance effect.
  • You do not need to cycle off, but if you want the effect back, one to two weeks at a low dose restores most sensitivity.
  • Escalating doses is the failure mode. People move from 200 mg to 600 mg chasing a feeling, and gain nothing in performance while worsening sleep and anxiety.

Safety and who should be careful

  • Up to 400 mg a day is considered safe for most healthy adults, and lower during pregnancy — typically 200 mg.
  • Pre-workouts stack easily. 300 mg in a scoop plus two coffees is 500 mg before you have noticed.
  • Do not use it to train while ill — it raises heart rate and masks fatigue you should be listening to. See managing training when you are ill.
  • Be careful if you have high blood pressure, a heart condition, an anxiety disorder, or are pregnant or breastfeeding. Talk to a doctor.
  • Powdered caffeine bought in bulk is genuinely dangerous to measure at home. There have been deaths. Use tablets or a pre-mixed product.
  • Yohimbine and DMAA-type stimulants appear in some products and carry real cardiovascular risk. DMAA is banned in many markets. Avoid.
