Beta-alanine
Beta-alanine improves performance by around 2.85% in efforts lasting 60 to 240 seconds, after four or more weeks of daily supplementation at 3.2–6.4 g. Outside that duration window the effect largely disappears. The tingling is harmless and tells you nothing about whether it is working.
What it does, and the narrow window
Beta-alanine is a precursor to carnosine, which buffers acidity inside muscle. During high-intensity effort, hydrogen ions accumulate and contribute to fatigue. More carnosine means a little more buffering capacity, so you last slightly longer.
That mechanism explains why the effect is so duration-specific:
- Under about 60 seconds: little benefit. Acidity has not accumulated enough to be the limiting factor.
- 60–240 seconds: this is where it works. A meta-analysis found a median total intake of 179 g of beta-alanine associated with a 2.85% performance improvement, concentrated in this window.
- Beyond about four minutes: benefit tapers off. Other factors become limiting.
- Beyond ten minutes: effectively nothing.
So who should take it? Someone doing 400–1,500 m running, rowing 500–2,000 m, swimming middle distances, CrossFit-style work, combat sports rounds, or high-rep sets to failure. Not someone doing sets of five on a squat.
Dosing and the loading period
Beta-alanine works by accumulation, which is the most important practical fact about it.
- 3.2–6.4 g per day is the studied range.
- Four weeks minimum before meaningful effect. Muscle carnosine rises by roughly 20–80% over four weeks and longer of consistent intake.
- Take it every day, including rest days. This is not a pre-workout ingredient in any functional sense — timing relative to training is irrelevant.
- Split the dose into 0.8–1.6 g portions to reduce tingling.
- Total intake matters more than daily dose. The meta-analytic median was around 179 g cumulative, so a lower daily dose for longer works too.
- Washout is slow. Carnosine declines over 6–15 weeks after stopping, so a missed week costs little.
Which means a pre-workout containing 1.6 g of beta-alanine taken three times a week delivers about 4.8 g weekly, against a target of 22–45 g. It will produce the tingling and very little else.
The tingling
Paraesthesia — tingling or prickling in the face, neck, scalp and hands — is the most notable subjective feature and the most misunderstood.
- It is harmless. A transient effect on sensory nerve activation, not a warning sign.
- It is unrelated to effectiveness. It happens acutely; the benefit accrues over weeks. Feeling more tingling does not mean it is working better.
- It is dose-dependent. Splitting into smaller portions or using a sustained-release form largely prevents it.
- It fades with continued use for most people.
- Pre-workout marketing exploits it — the tingle feels like the product doing something, which is why beta-alanine appears in products at doses that cannot work.
Who should and should not bother
Worth taking:
- Middle-distance runners, rowers, swimmers, cyclists doing sustained hard efforts.
- Combat sports athletes — round durations sit in the window.
- Team sport athletes with repeated high-intensity efforts.
- CrossFit-style training, where workouts frequently last two to eight minutes.
- Lifters who train with high reps to failure, or short rest periods — the effect is smaller here but present.
- Vegetarians and vegans, who have lower baseline carnosine.
Not worth taking:
- Anyone training mainly for strength in the 1–6 rep range with full rest — see how long to rest between sets.
- Pure endurance athletes over ten minutes.
- Anyone whose training is inconsistent. A 2.85% effect in a narrow window is irrelevant if you train twice a month.
- Anyone who would take it only on training days. It does not work that way.
Honest placement: beta-alanine is a legitimate but third-tier supplement. Sort out training, sleep, protein and total calories first; add creatine and caffeine; then consider this if your sport lives in the one-to-four-minute window.
Combining it with other things
- With creatine. Different mechanisms — creatine helps very short efforts, beta-alanine slightly longer ones. Reviews of co-supplementation suggest they are complementary, though the combined effect is not dramatically larger than either alone.
- With caffeine. No interaction problem. Different mechanisms and timescales.
- With sodium bicarbonate. Both buffer acidity, one inside the cell and one outside. Some evidence for additive effects in the right events, and bicarbonate frequently causes gastrointestinal distress.
- Beta-alanine and histidine. Carnosine requires both; histidine is rarely limiting on a normal diet, so supplementing it is unnecessary.

Should I take it before training?
Timing is irrelevant. Take it whenever, every day.
