Diet breaks and refeeds do not speed up fat loss — the evidence for a metabolic benefit is weak. What they do is make long diets finishable, by restoring training performance and giving you a psychological reset. On a diet running longer than ten weeks, a one to two week break at maintenance every eight to twelve weeks is worth taking.
What they are, and what they are not
Both are planned increases in calories during a fat-loss phase. They differ in size, length and purpose.

The claim you will encounter is that these "reset your metabolism" or "boost leptin". The honest position is that the metabolic rationale is thin. Measured adaptive thermogenesis after substantial weight loss was around 92 kcal/day below prediction, falling to about 38 kcal/day once weight had stabilised for four weeks — meaningful but small, and not something a two-day refeed reverses.
The case for them is behavioural, and that is not a weak case. A diet you finish beats a diet you abandon, by an enormous margin. If a maintenance week is what lets you complete a sixteen-week cut, it has earned its place regardless of what it does to your metabolism.
Diet breaks: how to run one
A diet break is one to two weeks at maintenance. Not a free-for-all — a deliberate phase with its own target.
- Raise calories to your current maintenance, recalculated for your now-lower weight. Typically that is 300–500 kcal above your deficit intake.
- Add most of it as carbohydrate. Training performance improves quickly, and it is the macro you cut most.
- Keep protein the same. No reason to drop it.
- Keep training as normal. This is often when people set personal bests, and it is a good week to push a lift.
- Expect the scale to jump 1–2 kg. Glycogen and water. It comes off again within days of resuming the deficit.
- Keep tracking. The most common failure is a "break" that becomes 800 kcal over maintenance and undoes three weeks of work.
When to take one: every eight to twelve weeks of dieting, or sooner if performance is declining, sleep is disrupted, or hunger has become the dominant feature of your day.
Refeeds: a smaller, more optional tool
A refeed is a single day, or occasionally two, at maintenance with the increase weighted toward carbohydrate.
Where they genuinely help:

- As a structured place for a social meal. Putting the weekend meal inside the plan rather than outside it.

- Weekly, if you are only mildly dieting. On a 300 kcal deficit, a weekly refeed cancels most of the week's work.
The arithmetic is worth doing: at a 400 kcal daily deficit, your weekly deficit is 2,800 kcal. A refeed at maintenance costs 400 of that. A refeed at 1,000 kcal over maintenance costs 1,400 — half your week.
Refeed versus cheat meal
These are often conflated and should not be.
- A refeed is planned and quantified. A specific number of calories, weighted toward carbohydrate, on a specific day.
- A cheat meal is unquantified permission. Which in practice tends to mean 1,500–3,000 kcal in one sitting.
- The language matters. "Cheating" frames normal eating as transgression, which is a poor mental model and, for some people, a genuinely harmful one.
- Better framing: budgeted flexibility. 10–20% of your calories set aside for whatever you enjoy, every day if you like — see building a calorie deficit you can sustain.
People who eat something they enjoy daily within their budget tend to need fewer dramatic interventions than people who are perfectly compliant for six days and then lose the seventh.
Where the evidence actually stands
Being precise about this, because both dismissal and overclaiming are common.
- Intermittent versus continuous dieting has been compared in trials. Results are mixed; some show an advantage for intermittent approaches, largely attributable to adherence and to the total time spent in deficit.
- Metabolic adaptation is real but modest, and about half of what appears immediately after weight loss reflects acute energy deficit rather than a lasting change.
